Why Easy Runs Still Cause Injury (And What To Do About It)

You went out for an easy run, you kept the pace comfortable, you finished feeling fine, and two weeks later, something hurts. It wasn't a hard workout and you didn't push through pain. You did everything right, and yet here you are.
As an Athletic Therapist, I see easy run injuries more than you'd realize, and the explanation isn't bad luck, weak genetics, or a shoe problem. Understanding why easy runs still cause injury starts with a mismatch that lives inside your body, quietly building long before it shows up as pain.

Why Easy Runs Cause Injury: Your Cardiovascular System Isn't the Problem
Here's what most runners don't realise: your heart and lungs adapt to training much faster than everything else does.
After a few weeks of consistent running, your cardiovascular system becomes efficient at handling the aerobic demand of easy mileage, your breathing settles, your heart rate drops, and the effort feels manageable. Your body is sending you a clear signal that it's handling the load, and that signal is accurate for your cardiovascular system. The problem is that your tendons, fascia, and connective tissue are operating on a completely different timeline, and they don't send the same clear signals.
Connective Tissue Recovery Takes Longer Than You Think
Connective tissue (meaning the tendons, ligaments, and fascia that hold your musculoskeletal system together) adapts to training stress much more slowly than your cardiovascular system does. Where your heart and lungs can recover from a training session in 24 hours or less, connective tissue requires closer to 48 to 72 hours to fully recover from a loading session and begin remodeling (Magnusson et al., 2010).
This isn't a flaw in your biology: it's just how connective tissue works.
Tendons are made primarily of collagen, a protein organized into densely packed fibres, and when you run, those fibres experience mechanical load as they stretch, compress, and absorb force with every footstrike. In response to that load, your body starts to lay down new collagen to reinforce the tissue and make it more resilient over time (Kjaer, 2004). But this process, (aka: collagen synthesis) is slow. Studies measuring tendon collagen turnover suggest that the process of laying down and remodeling collagen in response to exercise takes days, not hours (Miller et al., 2005). Why Running Every Day Compounds Injury Risk
If you're running daily and feeling aerobically great, it means your cardiovascular system is genuinely recovered. But your connective tissue may still be mid-process, still remodelling from two days ago, when your next run asks something of it again. Stack enough sessions on tissue that hasn't finished recovering and you're not building resilience, you're accumulating fatigue in a system that can't tell you it's tired.
This is what Athletic Therapists call cumulative load, and it's the most common mechanism behind what runners describe as "out-of-nowhere injuries." It's rarely one event but rather a slow, quiet accumulation that the tissue never quite got ahead of (Gabbett, 2016). The achilles that flares after a routine 8K, the plantar fascia that shows up three weeks into a training block, the shin that starts complaining on a run that should have been easy: these aren't random. They're the result of load that was quietly stacking long before pain showed up.
What Easy Running Actually Needs to Mean
Easy runs are not junk miles, and done correctly, easy running stimulates collagen synthesis, maintains tissue tolerance, and keeps mechanical load moving through structures that need regular input to stay healthy (Bohm et al., 2015). Your tendons actually benefit from easy running and they need it. But easy has to mean easy, not easy-ish, not comfortable for your lungs, but easy enough that your connective tissue can recover before your next session asks something of it again.
In practice, that means a few things worth building into your routine.
Run at a conversational pace. If you can't speak in full sentences, you're not running easy, and this isn't just a suggestion. It's a physiological ceiling. If your respiratory rate is elevated, your musculoskeletal system is working harder than a recovery session needs.
Check your legs, not your breathing. At the 10-minute mark of any easy run, do a quick scan from the hips down. Are your legs stiffer, heavier, or achier than when you started? That's a tissue load signal rather than a cardiovascular one, and the right response is to slow down and let it settle before continuing. That's your body giving you useful information, not a reason to stop.
Respect the 48-hour window. If you ran yesterday and something feels off today (not injured but just off) that's your connective tissue mid-recovery, and an easy run in that state needs to be genuinely easy or rest completely.
Use RPE as your anchor. On a scale of 1 to 10, easy running should sit around a 2 to 3, and you should finish feeling like you could have run longer, not wiped, not accomplished, just moved.
The Part Your Training Plan Can't See
Most training plans are built around cardiovascular load, accounting for mileage, intensity, and recovery days based on how long it takes your aerobic system to bounce back. This isn't a criticism: it's a limitation of what a plan can see. What it can't account for is the tissue state you're bringing into each session: how much load accumulated last week, whether your sleep and nutrition supported collagen synthesis, whether a previous training block left residual fatigue in your tendons that hasn't fully cleared. Easy runs are where that skill gets built, because they're low enough in intensity that you can actually pay attention to what your body is telling you rather than pushing through it. That's not a small thing: it's the whole game.
The One Thing to Try This Week
On your next easy run, set a reminder for the 10-minute mark. When it goes off, check in with your legs rather than your lungs. Stiffness, heaviness, achiness? Slow down, let it settle, and if it clears within a few minutes, keep going at that lower effort. If it doesn't, cut the run short. You're not being cautious. You're being accurate about what your body is actually ready for.
